  • 2 min read

Tilapia is a mild-flavored white fish that is affordable, versatile, and easy to prepare. It is packed with high-quality protein while remaining relatively low in calories and fat, making it a great option for anyone looking to support muscle recovery, maintain a healthy weight,

or simply add more lean protein to their diet.

High in Protein

A 3.5-ounce serving of cooked tilapia provides approximately:

  • 23–26 grams of protein

  • About 125–130 calories

This makes tilapia an efficient way to increase protein intake without adding a large number of calories.

Easy Baked Tilapia

Prep time: 5 minutesCook time: 12–15 minutesServings: 4

Ingredients

  • 4 tilapia fillets

  • 1 tablespoon olive oil or melted butter

  • 1 teaspoon garlic powder

  • 1 teaspoon paprika

  • ½ teaspoon salt

  • ¼ teaspoon black pepper

  • 1 lemon

  • Optional: chopped parsley

Instructions

  1. Preheat the oven to 400°F.

  2. Lightly grease a baking dish or line a baking sheet with parchment paper.

  3. Pat the tilapia fillets dry and place them in the baking dish.

  4. Brush the fish with olive oil or melted butter.

  5. Season with garlic powder, paprika, salt, and black pepper.

  6. Squeeze half of the lemon over the fish and place a few lemon slices on top.

  7. Bake for 12–15 minutes, or until the fish is opaque and flakes easily with a fork. The thickest part should reach 145°F.

  8. Garnish with parsley and serve with rice, potatoes, salad, or roasted vegetables.

Tip: Avoid overcooking tilapia because the thin fillets can dry out quickly.

Tilapia Supports Muscle Recovery

Protein provides the amino acids your body needs to build and repair muscle tissue. Eating tilapia after exercise can help support recovery, especially when paired with a carbohydrate source such as rice, potatoes, or vegetables.

Helps Keep You Full

Protein takes longer to digest than many carbohydrate-rich foods, which can help you feel full and satisfied for longer. Including tilapia in a balanced meal may support appetite control and healthy weight management.

Supports Healthy Bones and Tissues

Protein is not only important for muscles. It also helps maintain healthy bones, skin, organs, and other tissues throughout the body.

Tilapia can be baked, grilled, air-fried, or pan-seared and pairs well with vegetables, whole grains, and fresh herbs. It is a simple and nutritious choice for anyone looking to add more lean protein to their weekly meals.
